Home Fitness Secret to Sculpted Triceps and Shoulders by Morris County NJ Personal Trainer

Morris County NJ Celebrity Personal Trainer, Fitness Boot Camp Coach and Dream Body Workout Expert Carey Yang demonstrates a superset workout for upper body muscles to shape up front shoulders and triceps.

Superset workout:
- Dumbbell Shoulder Front Raise
- Dumbbell Triceps Kickback

Shoulder and triceps are relatively small muscle groups. They tend to be overworked from Chest Press and Triceps Press compound exercises and their variations.

For single-joint isolation exercises like shoulder front raise and triceps kick, use moderate weight and keep good form. Focus on muscle contraction in each repetition. Dumbbell shoulder front raise and triceps kickback are an excellent pair of exercises to do together as a superset routine.

My version of dumbbell front shoulder raise starts from the sides and behind in neutral grips (palms facing each other toward body). As you raise the weight (straight arms slightly bent elbows) uppward toward front rotate your elbows inward and meet at mid point and eye levels with pinky sides slightly higher. The movement path and elbow rotation is more friendly to your clavicular joints around your shoulder girdle and more focusing on the contraction of front shoulder at the top position.

In the triceps kickback make sure you keep your upper arms close to your body and keep them as high as possible. Use proper weight so that you squeeze your triceps at the top position.

Strategically shaped shoulders and toned triceps really bring up the overall muscular shape of upper body and make you look really nice buffed toned.

Super Workout: Doubling and Tripling Up Your Chest and Back Muscles

It's coming down to the final phase (4 weeks) of training before the summer offically is here.

So I work out more using superset, triset and circuit training on alternate low to medium training days to complement regular strength training program.

Here is the workout routine to work on chest and back muscles.

Dumbbell Triset (3 sets)
- Dumbbell Bent-over Rows @ 45/45# x 12 reps
- Flat Bench Dumbbell Flye @ 45/45# x 10 reps
- Flat Bench Close-grip Chest Press @ 45/45# x 6-10 reps

Note 1: 45/45# is a bit lighter weight for lat but I feel good squeezing.
Note 2: 45/45# for chest flye is the limiting lift in this triset routine. It's really a pre-exhaustion set that kills most of my energy.
Note 3: I can really feel the "burn" on my chest (or pec minor, to be specific) using 45/45# close-grip chest press.

Cable Superset (3 sets) High Angle
- Pulldown (neutral grip) @ 8 x 10 reps
- Pulldown (neutral to rotating inward) @ 8 x 10 reps
- Chest Cross-over @ 5 x 10 reps
- Chest Cross-over "Most Musclular" stance @ 5 x 10 reps

Beach Ready Exercises: Sculpting Sharply Shaped Shoulders and Toned Arms

We have a few nice warm days. Trees and flowers are blooming. Pollens are running rampant. This is the allergy season many people suffer from for a few weeks.

Don't get sidetracked by the nuances and inconveniences. I know many people, including some of my clients, find plausible excuses not to stick to their plan to exericse and eat right.

The difference between success people and who quit is just a series of very small steps. They face the same challenges and obstables. Successful people are looking forward and focusing on their goals. They know they're a step closer to the detination for every step they're moving forward.

Okay. Enough pep talk and motivation. I can only externally 'motivate' you so much. In the end, you have to intrically motivate youself or inspire youself to doing what you say you want to do, to be and to have.

Here is today's workout routine to help you get beach-body ready. We focus shoulders and arms. These muscles are visible when you wear short sleeves and sleeveless in summer.

Superset (4 sets)
- Smith Machine Shoulder Press @ 115# x 10 reps
- Dumbbell Shoulder Rear Raise @ 20/20# x 15 reps

Superset (3 sets)
- Weighted Dips @ BW+50#DB x 10 x 8 x 8 reps
- 1-DB Overhead Press @ 50#DB x 10 x 10 x 10 reps

Superset (4 sets)
- Biceps Curls @ EZ Bar + 20/20# x 12 reps
- Lying Triceps Extension "Skull Crucher" @ EZ Bar +20/20# x 12 reps

Superset Workout for Chiseled, Defined Chest Muscles

For men who like to have broad, thick chest pec muscles, bench press is #1 workout. The truth is that, as evidenced by seeing guys in the gym, I would say only 10% guys have some visiable chest muscles to show for.
Now for women, they may not (and most likely not) want to have big chest muscles. However, having firm, defined (clevage, I would say) upper body is still a dream for women. Here is a workout to help both men and women having just those, without costly implant and side effect.

Superset (3 sets), adjust the weight to achieve the prescribed repetitions
Decline Bench Dumbbell Chest Flye @ 40/40# x 8 to 12 reps
Decline Bench Dumbbell Chest Press @ 40/40# x 4 to 6 reps

Cable Flye Super Drop Set (3 sets), adjust the weight to achieve the prescribed repetitions
- High to low @ 5 x 10 reps, @ 4 x 10 reps
- Low to high @ 4 x 10 reps, @ 3 x 10 reps

Weighted Dips @ 40# x 6 - 8 reps (3 sets)
Note: If you can't even do dips with your own bodyweight, then you should focus on building your upper body strength by doing chest press and should press and their variations. You can still start doing dips by using the weighted-assited machine.

Total Body Superset Workout Routine

Although body part-split training progam used by bodybuilders is effective on their own, it's best and most effective using a total body workout program for most 9-to-5 busy working people.

It's important to work your whole body for complete funcationality, range of motion, balanced strength and size. Our body works and moves in multi directions, angles and planes.

Superset is a weight training protocol where you perform two exercises back to back with little or no rest. You take the prescribed break only after you complete the two prescribed exercises at the prescribed repetitoins.

Here is a sample total body superset workout routine.

Superset (3 sets)
- Reverse Lunge and 1-Arm Low Rows (cable or tubing) x 10 reps each side
- Forward Lunge and 1-Arm Push/Punch (cable or tubintg) x 10 reps each side

Fight Your Belly Fat in a Super Circuit Training Style

I have been a fan of the superset for a long time when it comes to building a lean body, but some believe that circuit-type exercise is better. I’ve talked to other strength and condition specialists to get an idea about the reason why one might do a circuit instead of a mega set. One thing about circuits is that each trip through it involves every part of the body. This will maximize your heart rate and kick start your metabolic system so the fat starts to burn right away.

This is going to be superior to traditional cardio any day because it will work in less time and it will burn fat from every part of your body. The goal of involving the entire body in exercise is to make sure that your system develops as a unified whole, rather than just focusing on isolated muscles.

These are just a couple of the main reasons to do circuits. Another good reason is for entertainment. You see, exercise can get very boring, so to keep your mind engaged, you will want to have a constant variety of the movements you do so you keep yourself off guard.

Whenever we can make exercising fun, we need to do just that. We do what we like more often and more easily.

Circuit-based training results in very fast weight loss as long as the client participates in the training regularly. Once you get a woman off of cardio and onto circuit-based routines, you’ll never get them off: the results are addictive.

So if you want to accelerate weight loss, get hooked into the power of whole body workouts.

One way to stay energized with a circuit routine is by breaking them up into six-minute minicircuits. This keeps things moving at a good pace. Best of all these workouts can be done at home, so there’s no need to spend time on the road and you don’t have to be concerned about people watching.

How to Incorporate Efficient Superset Workout Routine in Your Fitness Training Program

3 Trisets for Big Triceps

A lot of people follow the bodybuilders' workout routines in the magazines and don't see any results. Most 9 to 5 working folks can barely squeeze anytime for anything, not to mention to train 2 or 3 times a day for 2 to 3 hours like bodybuilders. Train-eat-rest cycle is the bodybuilder's full-time job. It's not for the average Joe and Jane.

Superset is an effective and efficient workout plan by doing two exercises back to back with little or no rest. Triset is an advanced training schedule where you do three exercises one by one with no rest in between. You rest for the prescribed period of time only after you complete to 2 or 3 exercises.

Here are 3 triset workout routines for your big triceps:

Triset #1 for Big Triceps
1. Barbell Triceps Bench x 6 -8 reps
30 deg. incline, medium grip, elbows down, lower the bar only to just slightly horizontal.
2. Overhead Cable Triceps Extension x 12 - 15 reps
3. Close-hand pushups, bodyweight x as many as possible to temporal fatigue

Triset #2 for Big Triceps
1. Dumbbell Press x 8 - 12 reps
30 deg. incline, neutrual/reverse grip, elbows down, lower the dumbbells to just slightly horizontal.
2. Cable Triceps Press-down x 12 - 15 reps
3. Dumbbell Triceps kickback x 12 - 15 reps

Triset #3 for Big Triceps
1. Single Dumbbell Overhead Press x 8 - 12 reps
2. Lying Barbell (or EZ-Bar) Triceps Extension x 8 -12 reps
3. Single Dumbbell Overhead Press x 8 -12 reps (this is no typo, repeat the first exercise.)

More Weight Training Techniques to Revive Your Workouts and Break the Plateau

You should know that it takes discipline and dedication to follow workout routines to produce results. After a while, even the "best" workout routines are getting old and boring. You stop lifting heavier weights and more reps. Your strength staganates. Your muscles stop growing. Like I say all the time:


"Everything works. But nothing works forever.
You got to change it up!"

In an earlier post, I have provided 7 weight training variations to a classical straight-set workout routine. They are very effective and useful alternative workout routines to help you change up your weight training program.

Let's re-visit the training variables you can manipulate for weight training (resistance training):

  • Selection of exercises
  • Order of exercises
  • Weights (resistance)
  • Sets
  • Reps
  • Tempo (rep speed)
  • Rest interval
  • Loading pattern
  • Periodization program
What else can you do about these variables beyond the straight-set routine and the other 7 variations??

Let's use the same classical straight set routine as an example.

Classical Straight Set for Hypertrophy (Muscle Building)
Chest Bench Press: 10 reps x 3 sets, 2-0-1 tempo, 1 minute rest

Here are 7 more variations you can do to change up your weight training program.

1 1/4 Reps
Clean the weight up to top fully extended position. Slowly lower the weight to the chest. Press up a quarter of the way, then lower the weight down to the chest. Now press the weight up to full extension to the top position. That's one repetition, which is actually one-and-quarter rep. Repeat for 6 to 8 reps. Rest a minute before repeating for another one to two sets.

21s
This is one of the old-time bodybuilders' favorites. A typical weightlifting movement has three phases. The concentric phase (or positive, push or pulling phase) is when you contract (flex or squeeze) your muscles. The eccentric phase (or negative, returning or lowering phase) is when you stretch the muscles you just contracted. There is a neutral mid-point between concentric and eccentric phase where your muscles are not contracted nor stretched. Sometimes it's called the "sticky point."

With 21s, you'll do 21 repetitions in one set. You need to cut the weight you can normally do 7 reps by about 40 to 60%. So do bench press from the lowest stretched position up to the chest for 7 repetitions. Then do another 7 reps from the chest up to full extension at the top position. Finish the set with 7 regular bench presses. Rest for 2 minutes before repeating for another one or two sets. You should feel the "burning" sensation on your pec muscles.

Super Slow Reps
It's another old-time favorite. This is not for the beginners or less conditoned lifters as the super slow reps may produce extra sore feeling on the muscles.

Super slow reps are another variation to the tempo and tension manipulation. Tempo is also called rep speed as to how quickly you lift the weight (concentric or "positive" phase) and lower the weight (eccentric or "negative" phase).

The 3-point tempo prescription of 2-0-1 means that you take 2 seconds to lower the weight, zero second pause at the bottom (stretch), and take one second to lift the weight. A more complicated 4-point tempo prescription adds the 4th digit for the time to hold (contracted) at the top of lifting.

Super slow reps produce a prolonged period of muscle tension. Isokinetic studies show that more muscle force is generated at slower movement speeds to develop maximum strength. The greater muscle force produced at slow speeds is due to greater recruitment of muscle fiber.

Use 30 to 40% less weight than normal. The tempo for super slow reps is like 5-0-10. So take 5 counts to lower the weight to the chest. Then slowly press the weight up over a period of 10 seconds. Repeat for 4 to 8 reps.

Partial Reps
By all means, you'll do just "partial" repetitions not the standard full range-of-motion repetitions. Partial reps allow you to lift heavier weight only through your strongest range of moitoin, which is typically the last few inches before completing the lift for a full-range movement.

It's safer to perform partial reps on a Power Rack, Smith Machine or with the help of an experienced trainer or spotter. You can typically lift extra 10 to 20% more weight than normal. Start with the top fully extended position. Lower the weight only for 2 to 3 inches before pressing the weight back up.

Forced Reps
This is another "forced" scheme that requires due dilegence from both the weightlifter and the spotter for safety reason. The purpose is to fatigue the muscle fibers that you wouldn't otherwise perform the "forced" reptition by yourself.

You'll perform the standard full range-of-motion repetitions. This is done when you want to push that extra last half rep or a few inches to complete another full reptition. The spotter would only help you for the part where you can't complete by yourself.

Drop Sets
This scheme can be done with barbell, dumbbell or machine. It's helpful to have someone help you with the weight plates or dumbbells.

For example, say you want to perfrom drop sets with barbell bench press. Load up weight plates on both sides. Replace the last 25-lb or 45-plate plate with a few 10-lb and 5-lb plates. You'll perform a set of 10 reps of bench press. Immediately have the helper take off some weight (e.g., 10 lbs) and do another set of 10 reps at a lower weight. Again, take some some more weight (e.g., another 10 lbs) and do the third set of 10 reps at 20-lb lower weight. If you can handle it, drop another 10 lbs and do the fourth set of 10 reps at 30-lb lower weight. That's literally a 40-rep set and would produce tremendous damage and soreness on your pec muscle fibers.

Rest and Pause
This is a scheme that helps you crank up another 2 or 3 reps at the end of a normal set of workout. You feel sore because your muscles are under sufficient load (stress) for a period of time (tension). You can't complete the 11th rep beyond the 10 reps because your muscle fibers can't "fire up" fast enough to generate the strength to lift the weight. In biochemical term, the ATP can't break down fast enough to generate ADP and the "energy" to activate the muscle fibers. Or the ATPs are depleted momentarily. If you rest for a few seconds, the ATP reserve in your body is called out again to provide the necessary energy to activate or "fire up" the muscle fibers.

By taking advantage of these few seconds of window of opportunity, you're able to lift for another 2 or 3 reps. At the end of 10th repetiton in your bench press, hold the weight (in extended or locked-out position) and pause for a few seconds. Then you're able do a few more reps until fatigue. It's wise to use a spotter when you first try out this scheme.

Try to mix up with any of these 7 new variations when you need a boost in your workout routines. Do them spargingly. Don't try them all together. Don't go overboard in these special training methods to avoid injury or overtraining.

Changing up your weight training routines is necessary to keep you from being bored, stop from making progress in strength or muscle growth. That's how to revive your workout routines and break the plateau.

1A. Smith-Machine 85-degree Shoulder Press x 8-12 reps
1B. Dumbbell Lateral Raise x 12-15 reps

Superset #2 (3-4 sets, 60-sec rest interval)
2A. 1-Dumbbell (2-arm) Overhead Triceps Press x 12-15 reps

A New Workout Routine to Chisel Your Chest Muscle

Tri-Set Chest Workout Routine (3 sets, 2-minute rest interval)

Dumbbell 45 deg. Incline Press x 8-12 reps
Dumbbell Flat Bench Press x 8-12 reps
Cable Cross-Over x 20 reps

* The key is do all three exercises using proper weight to finish the prescribed rep ranges. You'll need to reduce the weight that you normally perform each individual exercise by 15 to 20% to start with.
* You can replace third exercise "cable cross-over" with dumbbell flyes or dips in subsequent workout sessions.

How to Sculpt Round and Well Defined Shoulders

Superset #1 (3 sets, 60-sec rest interval)
1A. Dumbbell Shoulder Press x 8-12 reps
1B. Dumbbell Bent-over Rows x 8-12 reps

Superset #2 (triple dropsets, no rest)
2A. Dumbbell Rear Delt Raise x 6-8 reps
2B. Dumbbell Lateral Delt Raise x 8-12 reps

* Perform 2A and 2B exercises with proper weight to reach the rep range. Then pick the next lower weight and continue 2A and 2B exercises. Drop the weight again. Do the third superset of 2A and 2B exercises.

Triple Your Back Muscles

I'll introduce you another triple-set circuit workout routine to work your back muscles. It's one of my training principles to work muscles in balance for strength, posture and injury prevention.
I'm sure you see a lot of more people (particularly men) in the gym working on their chest and shoulder muscles well more than their back muscles in terms of training frequency and volume. Do you see more people doing chest press or pullup?

On the other hand, there are also a lot more people having back problems due to relatively weak, less developed back muscles and poor posture. How many people you know are having back pain of all sorts and seeking pain management?

It's health-wise to include workouts that strengthen your back muscles (latissimus dorsi, teres major, rhomboid, trapezius) from different angles.

From physiological and aesthetic perspectives, working your lat increases the width of your back and gives the visually appealing "V" tapered upper body shape. Thickening your back muscles gives off the power sign of strength.

It's time to build a big wide muscular back.


Triple Back Muscle Attack
A. Seated Lat Front Pulldown x 8-12 reps
B. Standing Lat Pulldown (45 degrees) x 8-12 reps
C. Standing Straight-Arm Pulldown x 10-15 reps

Again, review the superset and triset training principles as to how to set up effective and efficient workout.

How to do it
Go to the lat pulldown station in the gym. You can also attach a resistance tubing around a secured point about 2 or 3 feet above your head level while standing.

Perform your standard seated lat front pulldown by pulling the bar straight downward towards your mid chest (sternum). Remember to squeeze your shoulder blades together and pull the bar all the way down to your mid chest. Contract your lat muscles. Avoid using momentum to swing or pull down the bar. Do 8 to 12 reps.

Then stand up and step back about two feet. You can probably use the same weight. Now do similar pulldown by pulling the bar down towards your mid chest. Due to the change in the angle of pull, it's now about 45 degrees. Do 8 to 12 reps.

Reduce the weight or resistance by half. In the same standing position, do straight-arm pulldown. Pull the bar downward like an arc motion pivoting from your shoulders towards your thighs and feel the muscle contraction on the back. Maintain your neutral spine position and stabilize your body. Do 10 to 15 reps.

The reason to reduce the weight is that you're close to temporary muscular fatigue on the your forearms and back from the first two exercises. You typically wouldn't be able to pull the same amount of weight as standard lat pulldown without using momentum. It's a great training practice to adjust (reduce) weight so that you're able to perform the exercise properly with smooth, controlled movement and put the target muscle under tension.

This tri-set back workout routine will give your old way of back training a new spin. It gives you new stimulus to your back muscles. Who don't want a "V" tapered body shape?
